Join gym and lift heavy to build muscles. Take a diet which is high in protein. Use flax seed with yogurt and berries before going to bed. Eat maximum sources of omega 3. Add olive oil to salad and munch mixed nuts twice a day. Green leafy vegetables are a powerhouse of nutrients, so include broccoli, spinach. Tomatoes, oranges, apples, carrots are high in vitamin c and a and are very good for gaining muscles. For necessary fibre include oatmeal or cornflakes with eggs in breakfast. Maximise the intake of green tea and water. If you are a non-vegetarian then eat red meat, fish, wild salmon etc in your diet.
